How to read nutrition labels in India

The front of a food packet is advertising. The back of the packet is information. Most of us shop from the front — "high protein!", "made with real fruit!", "no cholesterol!" — and never turn the pack over. Yet in India, thanks to FSSAI labelling rules, the back panel legally has to tell you what is really inside. Learning to read it takes about two minutes per product and quickly changes what lands in your trolley. What must be on an Indian food label?
FSSAI (the Food Safety and Standards Authority of India) requires packaged foods to carry a few things you can rely on:
- A nutritional information panel, typically listing energy (kcal), protein, carbohydrate (with sugars broken out), and fat — usually per 100g/100ml, and often per serving too.
- An ingredients list in descending order of weight — the first ingredient is the largest by quantity, the last is the smallest.
- The veg / non-veg mark — a green dot for vegetarian, a brown or red mark for non-vegetarian.
- The FSSAI licence number (a 14-digit number), a sign the product is registered.
- Allergen information, the manufacturing and "best before" or expiry dates, and net quantity.

Turn it over and you find those numbers are per serving — and the serving is defined as 20g, while the packet contains 100g and nobody eats one-fifth of a small pack.
Manufacturers can choose serving sizes, and small servings make every number look smaller — calories, sugar, fat, salt. A "30g serving" of namkeen. A "two-biscuit serving". A "half-cup serving" of a drink you finish in one go.
The fix: always compare products using the per-100g column, not per-serving. Per 100g is standardised — it is the honest apples-to-apples basis. Use per-serving only to sanity-check how much you will actually eat, and be realistic: if you will polish off the whole 100g pack, multiply the per-serving numbers accordingly.
What is the difference between "no added sugar", "sugar-free" and "no sugar"?
These phrases sound interchangeable and are not:
- "No added sugar" means no sugar was added during processing — but the food can still contain plenty of natural sugars. A "no added sugar" fruit juice is still full of fruit sugar; a "no added sugar" date laddoo is still sugar-dense as far as your body's calories are concerned.
- "Sugar-free" / "zero sugar" usually means little or no sugar of any kind, often because sweetness comes from artificial or non-nutritive sweeteners instead. It does not mean calorie-free — such products can still carry calories from fat, refined flour, or other carbs. A "sugar-free" biscuit is often just as calorie-dense as a normal one because the flour and fat are unchanged.
- "No sugar" is vaguer and worth verifying against the actual "of which sugars" figure on the panel.
Do not stop at the front-of-pack claim. Check the "Carbohydrate — of which sugars" line in the nutrition panel, and scan the ingredients for the many names sugar hides under (below).
How do I spot hidden palm oil and hidden sugar?
Two ingredients dominate processed food, and both like to travel under aliases.
Hidden palm oil often appears not as "palm oil" but as:
- Vegetable oil / vegetable fat (unspecified)
- Palmolein / palm olein
- Palm kernel oil
- Vegetable shortening
- Interesterified vegetable fat
If a pack just says "edible vegetable oil" without naming the plant, palm oil is a common bet — especially in cheaper biscuits, chips, and cream products.
Hidden sugar hides under a long list of names, and because ingredients are listed by weight, splitting sugar across several names can push each one lower down the list. Watch for:
- Sucrose, glucose, dextrose, maltose, fructose
- Invert sugar, liquid glucose, glucose syrup, corn syrup, high-fructose corn syrup
- Maltodextrin
- Fruit juice concentrate, honey, jaggery/gur, cane syrup
Seeing three or four of these in one ingredient list is a flag that the product is sugar-heavy, even if the word "sugar" is not the first thing you see.
What is the 5-ingredient scan?
Here is a practical shortcut you can use in the aisle without reading the whole panel.
Original tip you can use today — the 5-ingredient scan: read only the first five ingredients. Because ingredients are listed by descending weight, the first five are essentially what the product mostly is. Ask three quick questions:
- Do I recognise these as actual foods (atta, moong, milk, groundnut) rather than a chemistry list?
- Is a sugar or a refined oil sitting in the top three? If yes, the product is largely sugar or fat, whatever the front claims.
- Are there multiple aliases for the same thing — two sugars, two oils — spread through the list to disguise the total?
If the first five ingredients look like food and no sugar or refined oil sits near the top, it is usually a reasonable choice. This ten-second scan catches most of the worst offenders without any arithmetic.
Does a long or "chemical-sounding" list always mean unhealthy?
A useful myth to correct: a long ingredient list is not automatically bad, and a scary-sounding name is not automatically harmful. Some additives are harmless or even beneficial — "ascorbic acid" is just vitamin C, "tocopherol" is vitamin E used to stop fats going rancid, and many stabilisers are perfectly safe. Equally, a short list can still be unhealthy: "sugar, palm oil, refined flour" is only three ingredients and still a poor choice.
Judge the label on what the ingredients are and where they sit in the order, not on how many there are or how technical they sound. The per-100g numbers plus the top-five ingredients tell you far more than list length or jargon ever will.
